Who this is for
You bought a pair of dumbbells for a home setup, or your gym's barbells are always taken and the dumbbell rack is not. Dumbbells let each side work on its own, which shows you quickly when one arm or one leg is doing more than its share.
Pick the pair by the push press. If you can push press both for 10 reps with the last two slowing down, that pair works for most conditioning pieces. Deadlifts and rows will feel light with it, so add reps or slow the lower instead of buying more weight on day one.
If you own two pairs, use the heavier one for deadlifts, rows, and lunges, and the lighter one for anything overhead. Snatches use a single dumbbell, so the heavier one usually works there.
How to structure a session
- Warm-up, 6 minutes. Two rounds of 10 air squats, 10 good mornings with your hands behind your head, 5 inchworms, then a few light reps of the first lift.
- Strength, 10 to 12 minutes. Dumbbell deadlifts at 5 x 6 with a slow lower, or strict presses at 5 x 5 with no leg drive. Rest 1:30.
- The work, 12 to 18 minutes. One of the samples below.
- Cooldown, 5 minutes. An easy walk, then couch stretch and pigeon for 30 seconds a side.
Three or four sessions a week. Split pressing and pulling across the days so your shoulders get a break. One session a week with lighter dumbbells and higher reps is a good place to clean up movement.
Log the load and the reps. With fixed pairs, progress usually looks like more reps at the same weight for a few weeks, then a jump to the next pair with fewer reps again.
Sample workouts
Four dumbbell workouts.
Loads are written per dumbbell, heavier/lighter. 2 x 35 lb means one 35 lb dumbbell in each hand.

Common mistakes
- One pair for everything. A pair that is right for thrusters is too heavy for strict presses and too light for deadlifts. Scale the reps per movement, or use two pairs when you have them.
- Dumbbells drifting forward overhead. At the top of a press, the dumbbells sit over your shoulders, biceps by your ears. If they float forward, the load is too heavy.
- Rounding on rows. Hinge until your torso is close to parallel, then keep it there. If your back starts to round, take a hand onto your knee.
- Snatching from a rounded back. Start the snatch with the dumbbell between your feet and your chest up, like a deadlift. Hips do the work; the arm just guides it.
- Dropping dumbbells from overhead. They bounce, roll, and crack floors. Lower them to the shoulders first.
- Always leading with the same side. Alternate which arm or leg goes first each round.
Pick only dumbbells in the generator and it builds from the dumbbell movements, with the load per hand written in.
